Your bedroom is a sleep instrument
Sleep quality is not only about what you do before bed — it is also about the room you do it in. Temperature, darkness, sound, air quality and the bed itself each influence how quickly you fall asleep and how often you surface during the night. Unlike habits, environmental changes are one-time fixes that keep paying off.
Temperature: aim for cool
Falling asleep requires a small drop in core body temperature, achieved by dilating blood vessels in the hands and feet and shedding heat. A bedroom around 65–68 °F (18–20 °C) supports that process for most adults. If your feet are cold, socks paradoxically help by improving peripheral heat loss. A warm shower 60–90 minutes before bed also accelerates the subsequent temperature drop.
Light: darker than you think
Light is the dominant signal for the circadian clock. Evening light delays melatonin release; light during the night can trigger arousals even through closed eyelids. Blackout curtains or a comfortable sleep mask, dimmed hallway lighting, and covering or removing bright standby LEDs are simple, high-return changes. If you need a night light for safety, use a dim, warm-coloured one placed low.
Noise: consistency beats silence
Sudden noises fragment sleep more than steady background sound. If you live near traffic or share walls, a fan or white-noise source raises the floor so intermittent sounds are less disruptive. Earplugs are effective for many people; choose a comfortable soft-foam or silicone type and give yourself a few nights to adapt.
Air quality and ventilation
Stuffy, poorly ventilated bedrooms accumulate carbon dioxide overnight, which has been associated in small studies with lighter, less refreshing sleep. Cracking a window, using a trickle vent or running a quiet air purifier improves perceived freshness. For allergy sufferers, washing bedding weekly at a hot temperature and using allergen-proof covers reduces overnight congestion that would otherwise fragment sleep.
The bed itself
There is no single best mattress; the useful principle is neutral spinal alignment in your habitual sleep position with enough pressure relief at the shoulder and hip. Side sleepers usually need more contour, back and stomach sleepers more support. Pillow height should fill the gap between the mattress and your head without tilting your neck. If you wake with recurring shoulder, hip or neck pain, the setup is worth revisiting.
Keep the room psychologically clean
Working, arguing or doom-scrolling in bed weakens the learned association between bed and sleep — the same association that CBT-I works to rebuild. Where space allows, keep work out of the bedroom entirely. Where it does not, at least keep it off the bed. A tidy, uncluttered room also lowers pre-sleep arousal for many people.
